Realistic Muscle Gain Rate Calculator
Estimate how much lean muscle you can realistically build per month and per year, based on training experience and sex.
How it works
Monthly gain = bodyweight · (%/month by experience) · sex factor · Yearly = monthly × 12
Muscle is built slowly, and the rate falls sharply with experience: beginners can add roughly 1–1.5% of bodyweight in muscle per month, intermediates half that, and advanced lifters half again. This uses Alan Aragon’s widely-cited model, with women’s monthly rate set at about half of men’s due to hormonal differences. These are ceilings under good training, diet and sleep — the numbers describe muscle, not scale weight, which also moves with water, fat and glycogen.
Worked example
A 75 kg beginner male: 1.0–1.5% of bodyweight per month is 0.75–1.13 kg, or roughly 9–13.5 kg of muscle over a well-executed first year.
Frequently asked questions
Why is my scale weight rising faster than this?
Because scale weight includes water, glycogen and fat, especially in a calorie surplus. This tool estimates lean muscle only, which is the slow-moving part — fast scale gains are mostly the other components.
Can I gain muscle faster than these numbers?
Rarely, and usually only as a true beginner or when returning after a layoff (muscle memory). Claims of much faster natural gains typically confuse total bodyweight change with actual muscle.
