How it works

RDA by sex/age (IOM): men 400–420 mg · women 310–320 mg · supplemental upper limit 350 mg/day for ages 9+

Magnesium supports hundreds of enzyme reactions, muscle and nerve function, and blood-sugar control, yet many adults fall short of the RDA. Note the unusual upper limit: it applies only to magnesium from supplements and medications (350 mg), not from food, because dietary magnesium is regulated by the kidneys while high supplement doses cause diarrhea. Whole grains, nuts, seeds, legumes and leafy greens are the leading dietary sources.

Worked example

A 35-year-old man has an RDA of 420 mg/day. He can meet this from food — an ounce of pumpkin seeds alone provides about 150 mg — while keeping any supplement under the 350 mg/day added limit.

Frequently asked questions

Why is the upper limit lower than the RDA?

The 350 mg upper limit applies only to supplemental magnesium, not food. High supplement doses draw water into the gut and cause diarrhea, whereas dietary magnesium is safely handled by healthy kidneys.

Does magnesium help with sleep or cramps?

Evidence is mixed. Correcting a genuine deficiency can help muscle cramps and sleep, but supplementing above needs has not been shown to reliably help people who already get enough.

Which foods are highest in magnesium?

Pumpkin seeds, chia seeds, almonds, spinach, black beans, whole grains and dark chocolate are all rich sources.
